Build your foundations

A balanced week in the water

Consistency matters more than a single heroic session. Build gradually, listen to your body and work with a qualified coach to adapt the plan to your experience.

Pool • 2–3 sessions

Technique & efficiency

Use coached pool sessions to develop a relaxed, sustainable front crawl. Focus on body position, breathing, pacing and an efficient catch.

Endurance • 1 session

Build duration

Extend one steady swim gradually. Practise holding form and fuelling as fatigue builds rather than chasing speed.

Open water • 1 session

Train together

Rehearse sighting, swimming near others, safe entries and exits, and the team’s one-hour rotation pattern.

On land • 2 sessions

Strength & recovery

Add short shoulder, back and core sessions. Protect rest days, sleep well and address discomfort early.

Winter preparation

Cold water, calm approach

Cold-water adaptation takes patience. The goal is controlled, repeatable exposure—not proving how long you can stay in.

Before you enter

Check conditions and water quality. Swim with others at a lifeguarded or familiar venue, tell someone your plan and prepare warm, dry layers for afterwards.

Enter slowly

Let your breathing settle before swimming. Keep the first winter dips short, stay near an easy exit and never jump or dive into unfamiliar cold water.

Watch one another

Use a brightly coloured cap and tow float where appropriate. Get out if your stroke changes, you feel confused, excessively cold or unable to use your hands normally.

Warm up gradually

Dry off, dress in layers and have a warm drink. Keep monitoring each other: body temperature can continue to fall after leaving the water.
